What is Sleep Optimization for Longevity?

Matthew Walker states it bluntly: 'The shorter you sleep, the shorter your lifespan.' Close to 0% of the population can function on less than 7 hours without health consequences. Sleep is when the glymphatic system clears amyloid-beta (Alzheimer's precursor), growth hormone peaks, memory consolidates, and immune function restores. Peter Attia calls sleep one of his Medicine 3.0 pillars. Yet sleep is routinely the first thing sacrificed — making it perhaps the highest-leverage longevity intervention for most people.

How do you do Sleep Optimization for Longevity?

  1. 1.Target 7.5-8.5 hours of sleep opportunity (time in bed) — set a non-negotiable bedtime and wake time 7 days a week; consistency matters more than duration; circadian regularity is a mortality predictor
  2. 2.Optimize sleep environment: room temperature 65F / 18.3C (body must drop core temp for deep sleep), complete darkness (blackout curtains, no LEDs), quiet (earplugs or white noise machine)
  3. 3.Create a wind-down protocol: stop screens 1 hour before bed (or use blue-light blockers), dim lights after sunset, avoid caffeine after noon (half-life is 5-6 hours), avoid alcohol (fragments sleep architecture)
  4. 4.Morning light exposure within 30 minutes of waking (10+ minutes of sunlight) anchors circadian rhythm and sets the melatonin timer for ~16 hours later; the single most effective free sleep intervention
  5. 5.Track and improve: use a sleep tracker (Oura Ring, WHOOP, Eight Sleep) to monitor deep sleep, REM, HRV; target 1.5-2 hours of deep sleep and 1.5-2 hours of REM per night; investigate sleep apnea if consistently falling short
