What is Dual N-Back Working Memory Training?
Dual N-Back is the only cognitive training paradigm with replicated evidence for transfer to fluid intelligence (Gf) — the ability to reason about novel problems independent of prior knowledge. The task requires simultaneously tracking two independent sequences (typically auditory and visual) N steps back. Jaeggi et al. (2008, PNAS) showed 19 days of training improved Gf by a statistically significant margin. The mechanism is strengthening the dorsolateral prefrontal cortex (dlPFC) and its connections to parietal attention networks.

How do you do Dual N-Back Working Memory Training?
- 1.Download a Dual N-Back app (Brain Workshop for desktop is free and research-grade; DNB-15 or N-Back Pro for mobile). Start at 2-back: you see a square appear in a 3x3 grid while hearing a letter. You must indicate when the current position OR letter matches what appeared 2 turns ago.
- 2.Train for exactly 20 minutes per day, 5 days per week. The app should auto-adjust difficulty: if you score above 80% accuracy, it increases to N+1; below 50%, it decreases to N-1. Most people plateau initially at 3-back and reach 5-7 back after 4-6 weeks.
- 3.Do NOT train when fatigued, distracted, or immediately after waking. The training requires peak prefrontal engagement. Best times: mid-morning (9-11am) or mid-afternoon (2-4pm) when cortisol and alertness align. Caffeine 30 minutes prior is acceptable and may enhance performance.
- 4.Expect the first 5-7 sessions to feel impossibly difficult and frustrating. This is normal and critical — the error signal is what drives dlPFC adaptation. Resist the urge to stay at a comfortable N level. The cognitive discomfort IS the training stimulus, analogous to progressive overload in weightlifting.
- 5.Track your average N-back level weekly. After 4 weeks of consistent training, test yourself on a novel reasoning task (e.g., Raven's Progressive Matrices online). The transfer effect is dose-dependent: Jaeggi found significant transfer after 8 sessions, with increasing gains through 19 sessions.
