What is Zone 2 Cardio Protocol?

Zone 2 is the highest metabolic output you can sustain while keeping blood lactate below 2 mmol/L — roughly 60-70% of max heart rate. This is where mitochondrial biogenesis is maximized, fat oxidation is optimized, and the aerobic base that supports all other fitness is built. Peter Attia dedicates 80% of his training to Zone 2, calling it the backbone of longevity fitness. It specifically improves Type I muscle fiber mitochondrial density, lactate clearance, and metabolic flexibility.

How do you do Zone 2 Cardio Protocol?

  1. 1.Determine your Zone 2 heart rate: use the MAF formula (180 minus age) as a starting estimate, or get a lactate threshold test; you should be able to speak in short sentences but not sing
  2. 2.Accumulate 3-4 hours per week across 3-5 sessions; start with 3x45min and build to 4x60min over months; consistency matters more than session length
  3. 3.Choose low-impact modalities: cycling (stationary or outdoor), brisk walking/hiking, rowing, swimming, or elliptical; running is fine but carries higher injury risk at high volume
  4. 4.Stay disciplined on intensity: the biggest mistake is going too hard — if heart rate creeps above Zone 2, slow down; wearing a chest strap HR monitor (Polar H10) prevents junk miles in no-man's-land between zones
  5. 5.Track metabolic improvements: resting heart rate should decrease, pace/power at Zone 2 HR should increase, and you should notice improved fat oxidation over months
