How do you do DBT Emotional Regulation Skills?
- 1.Learn TIPP for emotional emergencies: Temperature (splash ice water on face or hold ice cubes to trigger the dive reflex), Intense exercise (sprint, jump, push-ups for 10 min), Paced breathing (inhale 4 counts, exhale 6-8 counts), Paired muscle relaxation (tense and release each muscle group)
- 2.Practice ACCEPTS for distress tolerance: Activities (engage in a task), Contributing (help someone), Comparisons (recall times you handled worse), Emotions (watch something funny to shift state), Pushing away (visualize putting the problem in a box temporarily), Thoughts (count, puzzle, recite lyrics), Sensations (hold ice, smell something strong)
- 3.Build an emotional regulation toolkit: rate your emotion 0-10, identify the emotion name, check if the emotion fits the facts, and decide if you want to act on it or use opposite action
- 4.Practice opposite action: when an emotion urges you toward unhelpful behavior (e.g., anger urges aggression), deliberately do the opposite (speak gently, take space) to change the emotional trajectory
- 5.Create a personalized crisis survival plan card: list your top 3 TIPP skills, 3 ACCEPTS strategies, and 3 support contacts to carry with you
